Sports recovery: the muscle you never train

End of an interval session, 9:30 p.m. Thomas stops his watch: the numbers look good. Shower, dinner, bed. But at midnight he is staring at the ceiling, heart still at 70, legs restless. He trains five times a week, eats clean, tracks his data down to the decimal. And he neglects the one system that decides everything: his nervous system.

Training doesn't make you stronger: it wears you down. Recovery is what turns fatigue into progress. And for the body, recovering isn't just about stopping the movement. It means switching from effort mode, fast heart, tense muscles, high alertness, to repair mode: digestion, rebuilding, deep sleep. That switch is driven by the nervous system, not by willpower or your training plan. And many athletes stay stuck in effort mode for hours after the session.

The signal your watch can't see

Watches talk about heart rate variability, the famous HRV athletes keep an eye on. Behind that number lies a simple reality: the more active your vagus nerve, the better your heart knows how to slow down, and the better you recover. Breathing is the most direct lever on that variability. A slow, long exhale engages the nervous system's brake and switches on repair. The breath is a recovery tool in its own right, on a par with sleep and nutrition. It even has an edge over the other two: it is available anywhere, instantly, and it costs nothing.

The 10-minute post-workout protocol

To slot in right after your cool-down:

  1. 2 minutes of free nasal breathing, lying down or seated, letting your heart rate come down naturally.
  2. 5 minutes at a 4-8 rhythm: breathe in through the nose for 4 seconds, breathe out through the mouth for 8 seconds, belly soft.
  3. 3 minutes of observation: scan your body from feet to head and let the muscles settle.

This protocol shortens the time spent in alert mode after a session, and many people notice they fall asleep faster on training nights. Ten minutes is less than the time spent reviewing the session data: the only difference is that these ten minutes actually make you progress.

Breathe through your nose, even during effort

Another habit that pays off: keep breathing through your nose on your easy runs. It forces you to stay at a genuinely light intensity, the kind that builds your base without deepening nervous fatigue. If you can't keep your mouth closed, you are going too fast for a so-called easy session. If a lingering fatigue sets in, a sports doctor's opinion remains the reference: breathing optimises recovery, it doesn't diagnose anything.
